Whether you’re a lifelong night owl or someone who just feels like mornings are working against you, this episode offers approachable, evidence-informed guidance you can start using right away.

Hey there, and welcome back. I’m Doctor Charlie Gray, and you’re listening to the Wellness One podcast, coming to you from right here in Hickory, North Carolina. I’m so glad you carved out a few minutes today, because we’re going to talk about something that can genuinely change the way you feel every single day. We’re talking about your morning routine — and more specifically, how to make it work for your body, not against it.

Now, I know what some of you are thinking. “Doctor Gray, I’m not a morning person.” That’s okay. This isn’t about waking up at five in the morning and running a marathon before sunrise. This is about giving your body what it needs in those first few minutes after you wake up, so you can move better, feel better, and hurt less throughout the day.

Here’s the thing most people don’t realize. When you sleep, your body stays in the same position for hours at a time. Your muscles get stiff. Your joints tighten up. Your spine, which has been doing all kinds of work to support you all day, finally gets to rest — but that also means it needs a little help getting going again. So how you spend that first ten to fifteen minutes in the morning matters more than most people think.

Let me walk you through a few simple habits that can make a real difference.

The first one is movement before your phone. I mean it. Before you scroll through your messages or check the news, take just two or three minutes to gently move your body. Roll your shoulders back slowly. Bring your knees to your chest while you’re still in bed. Sit up on the edge of the mattress and just breathe for a moment. These small movements wake up your nervous system and start to loosen those stiff joints. It doesn’t have to be complicated. It just has to happen.

The second habit is hydration — and I can’t say this one enough. After seven or eight hours of sleep, your body is mildly dehydrated. Your spinal discs, the cushions between the bones in your back, are made up largely of water. When you’re dehydrated, they don’t absorb shock as well. So drinking a full glass of water first thing in the morning is one of the simplest and most effective things you can do for your spine and your overall health. Before the coffee, before the breakfast — water first.

The third one is posture awareness. Pay attention to how you’re sitting when you check your phone or eat breakfast. Most of us slouch forward, chin dropping down, shoulders rounding in. Over time, that position puts a lot of stress on the neck and upper back. Try sitting up tall, feet flat on the floor, shoulders relaxed but not hunched. Even just being aware of it starts to rewire your habits over time.

Now here’s some practical advice you can start using today. Set a phone reminder for when you wake up that just says “move and hydrate.” That’s it. Those two words. Let it be your cue to do your two minutes of gentle movement and drink your glass of water before anything else. Small, consistent habits are what actually stick.

And if you’re someone who wakes up stiff and sore on a regular basis, or if you’ve got nagging neck or back pain that seems to be worse in the mornings, that’s your body telling you something. That’s not something you should just push through or ignore. Morning stiffness that doesn’t go away quickly, or pain that keeps coming back — that’s worth getting checked out.

At Wellness One, we see this all the time. And a lot of our patients are genuinely surprised by how much better they feel once we figure out what’s going on with their spine and put together a real plan for them. You don’t have to just live with it.
